In six weeks, you’ll be cycling through Vietnam in 32°C heat with 80% humidity.
How do you prepare for tropical conditions when you can’t actually experience tropical conditions? How do you teach your body to handle heat it hasn’t felt?
This is one of the most common challenges for Vietnam cycling tourists from temperate and cold climates. You can train your legs at home, but training your thermoregulatory system is trickier.
The good news: heat adaptation is real, achievable, and doesn’t require moving to the tropics. Here’s exactly how to do it.
The Science of Heat Adaptation
First, understand what you’re trying to achieve.
When your body is exposed to heat repeatedly, it adapts in measurable ways:
Plasma volume increases. Your blood becomes more “liquid,” improving circulation and heat transfer to your skin. This happens within the first few days of heat exposure.
Sweat response improves. You start sweating earlier (before you overheat) and more effectively (better distribution across skin). This takes about a week.
Sweat composition changes. You lose less sodium in your sweat, preserving electrolytes. This takes 10-14 days.
Heart rate decreases. Your cardiovascular system becomes more efficient at cooling, reducing the strain on your heart for a given workload. Takes about two weeks.
Perceived exertion drops. The same conditions feel easier. You can perform closer to your cool-weather capacity.
Full heat adaptation takes 10-14 days of consistent exposure. But meaningful partial adaptation—enough to make a real difference—can happen in less time with the right approach.
Protocol 1: Indoor Trainer Heat Sessions
This is the most effective method for cold-climate cyclists. You’re going to make your indoor training environment hot.
Setup
- Indoor trainer (any type—smart trainer, dumb trainer, rollers) • Space heater pointed at your riding position • Reduced ventilation (turn off fans, close windows) • Optional: Wear extra layers • Plenty of water and electrolytes • Towel (you will sweat profusely)
The Sessions
Start: 6-8 weeks before your tour
Week 1-2: Introduction
- 3 sessions per week • 30-40 minutes each • Easy intensity (conversational pace, zone 2) • Room temperature 24-26°C (use heater to achieve this) • No fans
Goal: Get your body used to exercising without cooling airflow. You’ll sweat more than usual. This is working.
Week 3-4: Building
- 3-4 sessions per week • 40-50 minutes each • Easy-moderate intensity • Room temperature 26-28°C • Add a light long-sleeve layer
Goal: Increase heat stress gradually. Heart rate will be 10-15 bpm higher than normal for the same effort. That’s expected.
Week 5-6: Peak Heat Training
- 4 sessions per week • 45-60 minutes each • Easy-moderate intensity (never hard—heat + hard = dangerous) • Room temperature 28-30°C • Full clothing: arm warmers, leg warmers, or extra layers
Goal: Simulate something approaching Vietnam conditions. You should be sweating heavily. You should feel warm throughout.
Final 1-2 weeks: Maintenance
- 2-3 sessions per week • 30-45 minutes • Easy intensity • Maintain heat exposure but reduce volume (you’re tapering)
Critical Safety Notes
Never do high-intensity intervals in heat. Heat + hard effort = heat stroke risk. Keep the intensity easy to moderate. The goal is heat exposure, not fitness gains.
Monitor yourself. Dizziness, nausea, confusion, or stopped sweating = stop immediately, cool down, rehydrate. These are heat illness warning signs.
Hydrate aggressively. Drink before, during, and after. Weigh yourself before and after sessions—if you’ve lost more than 2% of body weight, you’re not drinking enough.
Protocol 2: Overdressed Outdoor Riding
If weather permits any outdoor riding, you can use clothing to simulate heat.
The Method
Dress for 15-20°C warmer than actual conditions. If it’s 10°C outside, dress like it’s 25-30°C.
This means:
- Thermal base layer • Long-sleeve jersey • Arm warmers • Leg warmers or thermal tights • Vest or light jacket • Possibly a hat under your helmet
You’ll look ridiculous for the conditions. You’ll also sweat like you’re in the tropics.
Session Structure
- 60-90 minute rides • Easy pace (zone 2) • Flat to rolling terrain (avoid hard climbs) • Carry extra water • 2-3 sessions per week
Advantages
More practical than indoor heat sessions for some people. You’re getting outdoor riding time while heat training. Mental variety.
Disadvantages
Weather dependent. Harder to control conditions precisely. Other people will look at you strangely.
Protocol 3: Passive Heat Exposure
Heat adaptation doesn’t only happen during exercise. Passive heat exposure—sitting in heat without exercising—also triggers adaptations.
Methods
Post-Ride Hot Bath
Immediately after a ride (within 30 minutes), soak in a hot bath for 20-30 minutes. Water temperature: as hot as you can comfortably tolerate (40-42°C). Keep your body submerged to shoulders.
This elevates core temperature when your body is already primed from exercise, extending the heat stress period.
Sauna Sessions
If you have access to a sauna: • 15-20 minutes per session • 3-4 times per week • After regular workouts when possible • Hydrate before and after
Sauna exposure has been shown in research to produce heat adaptation benefits similar to exercise in heat.
Hot Yoga
Bikram or hot yoga classes (conducted in 35-40°C rooms) provide heat exposure plus flexibility work. One or two classes per week in the final month before your tour can help.
Combining Protocols
The best approach combines active and passive methods:
- 3-4 indoor heat training sessions per week • Post-ride hot baths after key sessions • 1-2 sauna or hot yoga sessions per week if available
This maximizes heat exposure without overloading your training.
Hydration Training: Teaching Your Gut
Heat adaptation isn’t just about your thermoregulatory system. It’s also about your ability to consume and process fluids at the rate Vietnam will demand.
In Vietnam, you’ll need to drink 750ml-1 liter per hour. That’s probably more than you naturally drink while riding. Your gut needs to learn to handle it.
The Protocol
Weeks 1-2: Measure your current intake. Most people drink 300-500ml per hour. Note your baseline.
Weeks 3-4: Force 600-750ml per hour. Set a timer every 15 minutes to drink 150-200ml. It will feel like too much. Your gut will adapt.
Weeks 5-6: Target 750ml-1L per hour. Include electrolytes in at least half your drinks.
Electrolyte Practice
Plain water isn’t enough when you’re sweating heavily. Practice drinking electrolyte solutions—sports drinks, electrolyte tablets, or homemade (1/4 teaspoon salt + splash of juice per 500ml water).
Figure out what your stomach tolerates. Some people get nauseous from certain sports drinks. Better to discover this at home than on Hai Van Pass.
What to Expect When You Arrive
Even with proper heat training, your first days in Vietnam will feel challenging. Here’s the adaptation timeline:
Days 1-3: Heat feels significant. Heart rate elevated. Fatigue comes faster than expected. This is normal. Don’t judge your fitness by these days.
Days 4-7: Adaptation accelerating. Sweating earlier and more efficiently. Heart rate normalizing. Starting to feel manageable.
Days 8+: Significant adaptation. Heat is still present but no longer the limiting factor. You’re performing closer to your true capability.
If you’ve done heat training at home, this timeline compresses. You arrive partially adapted, and full adaptation happens faster. You might feel “normal” by day 4-5 instead of day 8-10.
Common Mistakes to Avoid
Starting too late. One week of heat training does almost nothing. You need 4-6 weeks minimum for meaningful adaptation. Start early.
Going too hard. Heat training should be easy effort. Adding intensity creates heat stroke risk without improving adaptation. Save hard workouts for cool conditions.
Skipping hydration practice. Your gut needs training too. If you haven’t practiced drinking heavily, you’ll underdrink in Vietnam—and suffer for it.
Ignoring electrolytes. Water alone causes hyponatremia (low sodium) when sweating heavily. Practice with electrolytes.
Expecting perfection. No amount of training in Minnesota fully prepares you for 32°C and 80% humidity. Partial adaptation is the goal. It makes a real difference—but heat will still be a factor.
The Bottom Line
Heat training isn’t fun. Riding in a hot room without fans is uncomfortable. Hot baths when you’re already tired are unpleasant. The whole process feels like unnecessary suffering.
Then you arrive in Vietnam. Your riding partners—the ones who didn’t heat train—are struggling with heart rates 20 beats higher than normal. They’re exhausted by noon. They’re dreading the afternoon.
You’re working hard, but you’re managing. Your body knows what to do with this heat. Your sweat response kicks in early. Your hydration strategy is practiced and automatic.
